What ellagic acid and ellagitannins actually are
Ellagic acid is a polyphenol found in a specific group of plants. In most foods it does not float around freely; it is bound up in larger molecules called ellagitannins. When you eat these foods, digestion releases ellagic acid, and then your gut bacteria go to work on it. Pomegranate
Pomegranate is one of the most concentrated dietary sources of ellagitannins, particularly a compound called punicalagin found in the juice, arils and especially the peel. Whole arils and pomegranate juice both contribute, though the very highest concentrations sit in parts of the fruit people do not usually eat.
Walnuts

Other contributors

The precursor-to-urolithin pathway, and why it is not guaranteed
Here is the part that turns a simple food list into a more honest story. Eating ellagitannins does not automatically give you urolithin A. The conversion is a multi-step microbial process carried out by specific gut bacteria, and people differ enormously in how well they perform it. Researchers describe distinct urolithin metabotypes: some individuals produce urolithin A readily, others produce mostly downstream or alternative metabolites, and some produce very little at all. A recent line of work has even begun identifying the particular gut species, including certain Enterocloster bacteria, responsible for key steps in making urolithin A.
The consequence is real and often overlooked: two people can eat the exact same pomegranate or bowl of walnuts and end up with very different internal urolithin A levels. Antibiotic history, overall diet diversity, age and the specific microbes you carry all shape the outcome. The honest limitation
A 2024 systematic review in Ageing Research Reviews focused on urolithin A in humans concluded the evidence is still emerging, with trials that are relatively short and modest in size. Urolithin A supports mitochondrial and muscle-related outcomes in these studies; it is not a treatment for any disease, and no food or supplement should be framed that way.
Preclinical research (animal and cell only)
Foundational work by Ryu and colleagues (Nature Medicine, 2016) showed urolithin A triggered mitophagy, extended lifespan in C. elegans, and improved muscle function in rodents. D'Amico and colleagues (Aging Cell, 2022) explored joint and cartilage mitochondrial health in osteoarthritis models. These are mechanistic and animal findings, presented as the rationale behind the human work, not as proof of human outcomes. Early, preclinical research is also exploring skin, gut, brain and heart tissue, but those remain hypotheses rather than established human benefits.
Practical guidance
If you want to build ellagic acid into your diet, favor whole foods: fresh or frozen raspberries and blackberries, whole walnuts and pecans, and pomegranate arils or juice. Eat berries whole to keep the seeds, and diversify your overall plant intake, since a varied, fiber-rich diet supports a more capable microbiome over time. These are good habits with or without the urolithin angle.
That said, keep expectations grounded. Because conversion is so individual, food is not a dependable way to reach a specific urolithin A level.
